Home workout no equipment
No equipment is a constraint, not a vibe. You still need a squat, a hinge, a push, a pull, and a way to make them harder next month.

The session
Split squat, backpack RDL, push-up, table row, backpack carry. 3 sets. When it is easy, slow the lowering or add books to the bag. That is progressive overload on a budget.
Three days, not chaos
Repeat the session three times a week. Walk the rest. If you want the sets written and paired with meals, take the quiz. The living room can still run a blueprint.
When to buy a pair of dumbbells
When the backpack RDL is a joke and the push-up is 20 easy reps with a pause, a pair of dumbbells will save the next year. Until then, the floor and a bag are enough. Do not wait for a perfect home gym to start the week.
The diet still has to match. Home training with a surplus is just a strong person who cannot see it. Get the meals from the quiz and keep the living room sessions on the calendar.
Split squat and backpack hinge before the circus
A split squat you can own for 8-12 reps and a backpack Romanian deadlift are the lower-body pair. Books in the bag. Slow the lower. When it is easy, add a book or pause at the bottom. You do not start with a 20-move living-room circuit and a nameless PDF. You start with two patterns you can still name in week six.
If balance is the limiter, hold a doorframe. The hypertrophy is the working leg, not a circus act. Film the hinge. If the back rounds, drop the load and shorten the range. Home training has fewer plates to hide behind. That is a feature. The form is visible.
- Split squat, 3 sets of 8-12 each side.
- Backpack hinge, 3 sets, 3 seconds down.
- When 12 is easy, add books or a slower pause.
Push-up and table row as the upper pair
A push-up you refuse to keep easy, and a table or towel row you can pause at the ribs. That is the upper body. Elevation, tempo, a backpack. The same rules as a gym press and a gym row, without the rack. If you skip the row, the shoulders will tell on you in a month.
Three sets each. Leave a rep. If the table row is a joke, put your feet farther out or slow the lower. If the push-up is 20 easy bounces, you are not done with home training. You are done with the easy version. Make it harder before you declare bodyweight useless.
Match the effort on both sides of the body. A hard press day with a lazy row is how the living room builds a question-mark posture. Pause both. Film both. The furniture does not care about your mirror.
Make it harder with tempo and range, not new moves
The circus of new moves is how home plans die. You never have a number to beat. Stay with the same five patterns for 8 weeks: split squat, hinge, push, pull, carry. Change the difficulty with a slower lower, a longer pause, a longer stride, a heavier bag, a full range you did not have last month.
A backpack carry for 3 trips of 20-40 metres is a legitimate last move. Walk it tall. Put the bag down like an adult. That is a session. You can add a plank at the end. You do not need a new clip because Thursday felt stale. Stale is often just the work.
Write the lever you chose this month: tempo, range, or load. One lever. If you change all three every session, you are entertaining yourself. Entertainment is allowed after the note has a number in it.
Three repeats of the same session
Run the same session Monday, Wednesday, Friday. Walk the rest. That is a home plan. When a move is easy, make that move harder, not the whole menu. If you want the sets already paired with meals, take the Look Like Us quiz. The living room can still run a blueprint. It cannot run five creators’ circuits at once.
Fifteen minutes is a bad day version: do the hardest two moves well. Forty-five minutes is the normal day. An hour of wandering between sofa and floor is how people decide home training does not work. It works. The session has to look like a session, not a fidget.
When the backpack hinge is a joke and the paused push-up is 12 easy, buy a pair of dumbbells or get a gym guest pass. Until then, you do not have an equipment problem. You have a week to finish. Finish it three times.
The bag and the floor are enough until they are a joke
Split squat, backpack Romanian deadlift, push-up, table row, carry. Three sets. Slow the lower or add books when it is easy. That is overload at home. Do not wait for a pretty garage gym to start the week.
Three days. Walk the rest. Fifteen minutes of the two hardest moves beats a perfect hour you skip. When the bag is a joke and the push-up is twenty easy paused reps, buy dumbbells or join a gym.
The fridge still has a key to the flat
Home training on a surplus is a stronger person you cannot see. Get a calorie target. Cook. The quiz will size the meals. The living room will run the patterns.
A home blueprint is still squat, hinge, push, pull. It is not a 40-minute ab video as the whole programme.
Neighbours, noise, and the wheel you do not need
Slow floor work is quieter and usually better than a slamming wheel. A hallway carry is enough load for a long time. Progress one lever a week and write it down.
You can build muscle without kit for a long time if the levers get harder. The gym just makes later years easier. Start now.
FAQ
- Can I build muscle with no equipment?
- Yes, for a long time, if you progress the levers. A gym just makes the later years easier.
- What if I only have 15 minutes?
- Do the hardest two moves well. A short session that happens beats a perfect one that does not.
- Do I need a pull-up bar for a no-equipment plan?
- A table row, a towel row, or a backpack row covers the pull for a long time. A bar is a nice upgrade when you can hang and you want the skill. Do not delay the week because the doorway bar is still in a delivery queue.
- Can I build legs at home without weights?
- For a long time, yes, if the split squat and the hinge get harder. Single-leg work is potent, and a backpack or a backpack-plus-books bag extends the runway. Eventually a pair of dumbbells or a gym will help, so start now: the first six months are not limited by a squat rack.
- How do I progress a plank or a carry with no kit?
- For the plank, use a longer pause, a one-arm or one-leg version, or a slower dead bug. For the carry, use a heavier bag, a longer trip, or a suitcase on one side then the other. Same rule as everything else: one lever at a time, and write the number of seconds or the number of books.
- Can I grow legs with only split squats?
- For a long time, yes, if you add range, pause, or load. Then get a heavier bag or a gym.
- What if I have no table for rows?
- A towel row on a closed door, or a backpack bent-over row you can pause. Keep a pull in the week.
