How to build muscle

Muscle is built by a signal (hard sets you can repeat and overload) and materials (protein, calories, sleep). The pump is a side effect, not the programme.

The training rule

Most sets in the 5-12 range, close to failure, on patterns you can load for months. Write the weights down. If the logbook is flat, you are not building, you are visiting.

The food rule

Protein 1.6-2.2 g/kg. A small surplus if you are thin. If you are skinny-fat, stay near maintenance and let the recomp be slow. A bulk that adds a belly is not a flex.

A year, not a month

The first 8 weeks you look a bit more like you lift. The first year you look like you train. The third year you look like the photo you saved. People quit in month two because they wanted the third-year photo on a calendar reminder.

Eat, lift, sleep, repeat the same patterns. A muscle blueprint is that sentence with sets and meals. There is no extra secret in a caption. Stay long enough to be embarrassed by your old photos. That is the method.

Hard sets you can name next week

A hard set is one you could not have done much more of with the same form. Most of those sets should live in the 5-12 range on lifts you can still load in six months. Write the weight. If you cannot tell me what you bench-pressed last Tuesday, you are not building a programme. You are visiting a gym.

Two to five hard sets per lift, two to four exposures per muscle per week, is a lane that works for a lot of people. You do not need a spreadsheet with RPE colours in month one. You need the last two reps to look like work and the next week’s note to be a little uglier in a good way.

Soreness is a side effect. The metric is the logbook and the photo in the same shirt. If both are flat for a month, the sets are not hard enough, the food is short, or you keep changing the lift.

Protein is a daily floor, not a shake identity

Aim at 1.6-2.2 grams per kilogram of bodyweight as a daily floor, spread across meals you will actually eat. A shake is a patch when lunch is three hours away. It is not a personality and it is not a requirement. Eggs, yoghurt, meat, fish, dairy, tofu: pick the ones you will cook.

Calories still matter. If you are thin and you want size, a small surplus of a couple of hundred calories beats a clean under-eat. If you are already carrying a belly, stay near maintenance and let the recomp be slow. A Look Like Us muscle blueprint prints a number so you are not guessing from a comment section.

Hit the floor at breakfast and lunch so you are not choking 80 grams at 9pm. A high-protein day that dumps everything at dinner is a day people abandon. Spread it. The powder is the patch when a meal is late, not the whole identity.

Sleep hours beat a new pre-workout

Muscle is built when you are not in the gym. If you sleep 5-6 hours and buy a new tub every month, you are paying for a mood. Protect a bedtime. Seven to nine hours is the usual adult target, not a flex. The lift you skipped because you were wrecked cost more than the scoop you did not drink.

Alcohol and late screens are the quiet leaks. You can have a life. You cannot have a late night four times a week and a serious build. Pick the season. This is education about training, not a prescription for insomnia. If sleep is a medical problem, that is a clinician, not a hypertrophy hack.

Put a bedtime on the calendar the same way you put the gym. If you can move a session, you can move a show. Hunger the next day is often last night, not the meal plan failing. Protect the night if you want the sets to be worth doing.

Skinny-fat is not a bulk with extra fries

If you are soft and small in the limbs, a dirty surplus will make a larger soft person with the same problem and a new shirt size. Lift like you want arms and legs. Eat near maintenance or a tiny surplus. Walk. Judge the waist and the sleeves, not a scale that went up because you ate more bread.

People who want both size and a tighter waist need patience measured in months, not a 21-day challenge. Stay with the same patterns. Take the monthly photo. If the waist jumps and the lifts are flat, you were just eating. Tighten the food. Keep the hard sets.

A dirty bulk that adds a lot of waist in 8 weeks is not a hypertrophy shortcut. It is a longer cut you will hate later. Keep the surplus small enough that the belt is mostly quiet. The sleeves can still grow. They just will not grow as a side effect of takeaway as a personality.

The set that counts

A working set for muscle is one you could not have a polite conversation through on the last two reps, with a form you would post without shame. Three of those on a lift, two or three times a week, for months, beats a 90-minute tour of every cable. If you are fresh at the end of every session, you were visiting.

Write the load. Next time add a rep or a small plate. If you cannot add either, keep the weight and clean the lowering. That is still building. A new exercise every Monday is how you stay sore and small.

How much food muscle actually wants

Protein 1.6-2.2 g/kg is the consistent finding, not a bodybuilder myth. A small surplus helps if you are thin. If you are carrying a belly, stay near maintenance and accept a slower recomp. A dirty bulk is a future cut you will hate, not a hypertrophy hack.

Sleep is the cheap anabolic. Five hours and a perfect protein shake is still a bad plan. People who look like they lift year-round protect the night more than they protect a pre-workout brand.

A week that grows more than arms

Each week needs a squat pattern, a hinge, a press, and a pull you can overload. Arms and laterals can sit at the end. Legs are not optional if you want to look like you train in shorts. A physique blueprint will not let you hide on chest-and-curl island.

Two to four days is enough. Five days only help if you recover. Beginners grow on three. Advanced lifters still grow on four if the sets are honest. Frequency is not a personality.

What you will see, and when

In 8-12 weeks a beginner often looks a bit more like they lift. In a year the photos are obviously different. In three years you look like the person you saved on your phone, if you stayed. Month two is when most people start a new programme because they wanted year three early.

Take a photo in the same shirt every month. The scale can sit still while the arms fill. If nothing in the photo or the logbook has moved in four months, the training is not hard enough or the food is a mess. Fix one. Then stay.

FAQ

How long until I look bigger?
Beginners can see shape in 8-12 weeks. Adding a lot of tissue is measured in years.
Do I need supplements?
Creatine is the one with a boring amount of evidence. Protein powder is food logistics. The rest is optional noise.
How many calories over maintenance should I eat to grow?
A couple of hundred is enough for a lot of people who already lift. If the waist is growing faster than the lifts, you overshot; if nothing moves for a month and you are training hard, add a bit more food. Watch the belt and the logbook, because no single surplus fits every body.
Do I need to train to failure every set?
Most sets should finish with one or two reps left, and you can take a set closer to failure on the last set of an isolation move if you like. Grinding every compound to death is how form dies and joints get loud. Hard and sloppy are not the same thing.
Can I build muscle if I only train twice a week?
You can start and you can maintain a bit, but twice a week is a floor, not a great plan for changing how you look. Three days of full body will usually do more. If two is all the calendar has, make those two sessions full body and serious, then walk the rest of the week.
Is creatine required to build muscle?
No. It is the supplement with the boring amount of evidence for strength and some size. Food and hard sets still do the job without it.
Can I build muscle in a calorie deficit?
Beginners, returning lifters, and people with fat to lose often can, slowly. Lean advanced lifters usually need to pick build or cut.
How many exercises per muscle?
One or two you can progress for months is enough. Collecting five curl variations is a hobby. Overload is the programme.
