Guides/4 day workout split

4 day workout split

Four days is the sweet spot for a lot of people who like the gym but have a job. Upper/lower twice a week is the default I would hand you.

Upper / lower, twice

Two upper days (press, row, accessory arms), two lower days (squat, hinge, calves, core). You hit each pattern twice. Recovery is usually better than five random bro days.

Do not turn four days into seven

If you add a fifth “optional” arm day every week, you did not have a 4 day split. You had a mess. Follow the written week in the blueprint.

A week that fits a job

Monday upper, Tuesday lower, Thursday upper, Friday lower. Or shift it so weekends are free. The names do not matter. The four sessions happening does. If Friday dies every week, you do not have a 4-day split. You have a 3-day split with guilt.

Put the meals next to those days. A 4-day lift plan on a random diet is just gym time. A blueprint ties the split to a look so you know why you are there on Thursday when you are tired.

Upper days that are not chest-and-curl hour

An upper day needs a press, a row, a vertical push or pull, then arms if you still have 10 minutes. Bench, row, pulldown or pull-up, overhead press or lateral work, then curls and extensions. That is a physique upper day. Seven chest fly variations and a mirror check is a hobby.

Pull at least as much as you press. If you bench 4 hard sets, you owe the back 4 hard sets that you can pause. Shoulders last longer that way. Write both numbers. If the press log is a staircase and the row log is empty, you already know why the posture looks like a question mark.

  • Horizontal press and horizontal row, both paused.
  • One vertical move: pulldown, pull-up, or overhead press.
  • Arms at the end, 2-3 sets each, not the opening act.

Lower days that still leave you able to walk

One lower day can bias a squat pattern. The other can bias a hinge. Both should include a single-leg move and something for calves or core. You do not need to smash a 1-rep max on Tuesday if Thursday still has to happen. Leave one or two reps. Save the hero set for a planned week, not a random Tuesday mood.

If you cannot walk down stairs on Wednesday, Tuesday was entertainment, not programming. Cut a set next time. A 4-day split only works if the four days keep showing up. Destroying yourself on day one is how the split becomes a 2-day split with a limp.

Calves and core can live at the end of either lower day. Two sets is enough. If you add a third lower day because you like the burn, you no longer have the split you wrote. You have a mess with better lighting.

Spacing four sessions around a real job

Monday upper, Tuesday lower, Thursday upper, Friday lower leaves Wednesday and the weekend free. Shift it if your job peaks midweek. The names do not matter. The gaps do. Two hard days in a row is fine if the second is a different half of the body. Four days stacked Monday to Thursday with nothing in reserve is how Friday’s optional session never happens.

If one day dies every week, you do not have a 4-day split. You have a 3-day split plus guilt. Move the corpse day or drop to three and do those well. Pride does not add sets to the logbook.

Morning sessions survive busy jobs better than 7pm sessions that lose to overtime. If evenings keep dying, move one upper day to 7am for 4 weeks and see if the week actually happens.

Volume caps so week four still happens

Most people recover from 10-16 hard sets per muscle per week, split across the two exposures. That is not a law from a lab with your name on it. It is a starting lane. If you are sleeping 6 hours and cutting food, start at the low end. If you add sets every week because a video said volume, week four will feel like wet sand.

Cap the extras. Two isolation moves at the end, not six. A Look Like Us 4-day week already picked the set counts so you are not inventing volume at the cable stack. Follow the written week for a month before you improve it.

If you are new to four days, start at the low end of those set ranges for 3 weeks. You can add a set in week four if sleep and the lifts still feel like the lifts.

FAQ

Is 4 days better than 3?
Only if you recover and you show up. A done 3-day plan beats a skipped 4-day plan.
Can I do upper/lower for fat loss?
Yes. The split does not burn the fat. The diet does. The split keeps the muscle.
Can I do two uppers and two lowers on consecutive days?
Upper then lower on back-to-back days is normal. Two lowers on back-to-back days is a worse idea for most knees and backs. Put a day between heavy squat and heavy hinge weeks if those sessions both run hard.
Is a 4-day bro split of chest, back, legs, and shoulders a good idea?
It can work if you are in the gym a lot and you recover. Frequency per muscle is low, so you need those days to be serious and you need not to skip legs. Most people with a job get more from upper and lower twice.
Where do I put cardio on a 4-day lift week?
Walk on the three off days, and if you want a bike or interval slot, park it on a day that is not a heavy lower session. Do not replace a written lift with cardio because the scale was rude. The lift keeps the shape and the walk helps the deficit.
