Push pull legs explained

PPL is a filing system. Push (chest, shoulders, triceps), pull (back, biceps), legs. It is not automatically better than full body. It is clearer for people who like body-part days.

How often to run it

Once through in a week is a 3-day plan. Twice through is 6 days and a lot of fatigue. Most people should start with one cycle and walks, not a 6-day fantasy.

The usual mistake

Push day becomes chest-only. Legs become a skip. If you run PPL, treat legs like a real day. A physique blueprint will not let you hide.

A 3-day PPL you can finish

Push: bench or press, a second press, triceps. Pull: row, pulldown or pull-up, biceps. Legs: squat pattern, hinge, calves, core. That is one cycle. Walk the other days. You do not need to double it until you recover from the first cycle in your sleep.

If legs keep sliding to “I will do them Sunday,” switch to full body. A blueprint will not let the week become chest-and-hope. That is the whole reason to buy a written split instead of a vibe.

What counts as a push besides bench

Push is chest, shoulders, triceps. Bench or a machine press, an overhead or landmine press, a dip or an extension. That is a push day. Four bench angles and a leftover lateral raise is not a push day. It is a chest day with a costume.

If your shoulders complain on flat bench, put the overhead or a slight incline first and keep the flat work lighter. You are still pushing. You are not required to suffer a flat barbell to earn the label. Two or three hard sets on the main press, two on the second press, then triceps. Leave.

Laterals can sit after the presses, two sets, not a 15-minute holiday. If time dies, keep the two presses and one extension. A push day that is only flyes is how the logbook stays empty and the shoulders still feel busy.

Pull day is not a shrug festival

A row you can pause, a pulldown or pull-up you can control at the top, then biceps. If every rep starts with a neck crunch and a jump of the torso, the traps and the ego did the set. Think elbows to pockets. Keep the ribs down. If you cannot pause for a second, the load is too heavy.

Rear delts and a face-pull belong here, not on a mystery fourth day. Two hard sets is enough. Grip will fade before your back does if you only ever use straps as a first choice. Earn the strap when the back is the limiter, not when you want to skip the hard part of holding the bar.

Two row angles in one day is plenty for most people. A chest-supported row plus a pulldown covers more back than five swingy barbell rows. Write the pause weight. If you cannot tell me last week’s row, you did not have a pull day.

Legs day that includes a hinge you film

Squat pattern, hinge, a single-leg move, calves, core. Film the hinge from the side once a week. If the back rounds and the hips shoot up, you practiced a different lift. Drop the load. A legs day that is only a leg extension and a walking lunge with 6 kg is how PPL becomes a joke other people can see.

You will be tired. Do the hinge anyway. Skipping the hinge because quads are the aesthetic is how the back of the body stays small and the low back stays confused. Two or three hard sets on the hinge is not optional flavour. It is the day.

If the low back is loud, swap to a Romanian deadlift or a hip thrust you can control and keep the squat pattern lighter that week. This is coaching, not a diagnosis. Sharp pain that changes your walk is a stop. Tired glutes after a hinge you filmed are the point.

Six-day PPL is a second job

Running the cycle twice in a week is 6 days of lifting. That can work for people who sleep, eat, and have a calendar that looks like a training camp. For a job and a deficit, it is often a short story with a loud ending. Start with one cycle and walks. Add the second cycle when the first one feels repeatable and your joints are quiet.

If you already skip legs on the first cycle, do not double the week. Double the honesty. Stay on 3-day PPL or switch to full body. A second push day will not fix a missing hinge.

Six days also means six commutes and six chances to sleep badly. If Thursday already feels like wet sand, you do not need a second pull day. You need a walk and a bedtime. Add the second cycle in a season when work is quiet and food is not a crash.

FAQ

Is PPL good for fat loss?
It can be. Fat loss is still the deficit. PPL just organises the lifting.
Where do abs go?
End of pull or legs, two or three times a week. Not a fourth mystery day.
Where do laterals and rear delts go on PPL?
Laterals sit on push day after the presses. Rear delts sit on pull day after the rows. You can repeat a light set of each on the next cycle if you run six days, and you do not need a separate shoulder holiday in the middle of the week.
Can I put deadlifts on pull day instead of legs?
Some people do, but then legs day needs a hinge that is not a deadlift or you just moved the problem. If the deadlift wrecks your next pull day, it belongs on legs; if it wrecks your next legs day, keep it on pull and keep legs to squats and single-leg work. Pick one home and stay there for a block.
Is a rest day required between push and pull?
A rest day between push and pull is not required, and push then pull on back-to-back days is normal. Legs then push can be ugly if the press needs a fresh shoulder after you smashed upper back. Space the hardest two days if something niggles: the labels are a filing system, not a law.
