Gym workout plan for men
A men’s gym plan that works is still squat, hinge, press, pull. The extra curls are allowed after those are logged. If your plan is only bench and biceps, you will look like it.

A week I would give most men
Four days upper/lower, or three full body if life is loud. Log the main lifts. Add arms and core at the end. Walk. That is the physique plan. The rest is noise.
Match the food
If you want to look jacked, you cannot run a 1500 crash and a 5-day split. Pick the look in the quiz and take the matching blueprint, including the meals.
Arms are allowed after the logbook
Do the squat or hinge, the press, the row. Then you can chase the pump. A men’s gym plan that starts with 12 arm moves is a stall dressed as a programme. You will have tired biceps and the same chest photo in November.
If you want a specific jacked look, pick that blueprint. The split will still be compounds first. That is not old-school for its own sake. That is how the T-shirt fills.
Compounds logged before the pump playlist
Squat or leg press, a hinge, a press, a row. Then you can chase the pump. A men’s gym plan that opens with 12 arm moves is a stall dressed as a programme. You will have tired biceps and the same chest photo in November. Log the main lifts first. The T-shirt fills from the big patterns, then the extras.
Four days upper/lower, or three full body if life is loud. That is the week I would hand most men who have a job. A 6-day bro split is allowed if you recover and you actually do legs. Most men do not. They do chest on Monday and a story on Thursday. Write the compounds. Then we can talk about cables.
If you only have 40 minutes, the compounds still go first. Skip the fly, not the row. Skip the third curl, not the hinge. A short session that logged the main lifts is still a men’s plan. A long session that did not is a visit.
Pull as much as you press, then add arms
If you bench 4 hard sets, you owe the back 4 hard sets you can pause. Shoulders last longer. The physique looks less like a question mark. Then 6-10 hard sets of curls and extensions across the week. That is enough direct arm work for almost anyone who is not already huge and chasing a specialty look.
Men skip rows because the mirror does not show the back. The shirt does. The photo from behind does. Put the row on the card where you cannot run out of time. If time is short, skip a fly, not the row. That single habit fixes more postures than a mobility account.
- Press and row in the same week, same effort.
- Vertical pull or pulldown at least twice.
- Arms after the logbook, 2-3 sets at the end of upper days.
Four days or three, not a fantasy six
Pick the number you will finish when work is ugly. Three full-body days will beat a 6-day PDF you skip. Four upper/lower days is the sweet spot for a lot of men who like the gym and still have a life. Six days is a second job. Earn it with sleep and food, or do not start it as a personality.
If you keep adding an optional Saturday, you no longer have the plan you wrote. You have a mess. Either write six days and recover, or keep Saturday as a walk. Optional days that always happen are just days you refused to put on the card.
A fantasy six is how Monday chest becomes the only honest session. Write three or four you can fund. Then the arms and the walk have a home. Serious is finishing, not a split that looks like a job you do not have.
Food has to match the T-shirt goal
You cannot run a crash eat and a 5-day split and expect to look jacked. If the goal is lean, the meals are a modest deficit and the lifts stay. If the goal is bigger, you need a small surplus and the same lifts. Pick the look. A Look Like Us men’s blueprint includes the meals so the gym time is not a standalone hobby.
Protein at each sitting. A carb around training if you like to lift with some fuel. A waist you check weekly. The rest is branding. Friday nights that are 4000 calories on a 2200 weekday plan are not a metabolism problem. They are an average problem. Plan the weekend or stop calling it a cut.
The T-shirt does not care what you called the diet. It cares whether the week added up and whether the compounds moved. Cook like the week matters. Lift like the note matters. That is the men’s plan after the branding comes off.
Compounds first, pump after the note
Squat or hinge, press, row. Then arms. A men’s plan that starts with twelve isolation moves is a stall. You will have tired biceps and the same chest photo in November. Pull at least as much as you press or the shoulders will complain.

The 1500-and-five-day combo is a mood
If you want to look jacked, you cannot crash the food and smash a bro split. Pick the look in the quiz and take the meals with the split. A gym plan on a random diet is just time in a building.
The bro split can work if you recover and you show up a lot. Most men with jobs do better hitting each pattern twice a week.
Legs are not optional if you wear shorts
A jacked upper on toothpick legs is a costume. Keep the hinge. Keep a squat pattern. Curls are allowed after those are logged.
If Friday is always a skip, you do not have a 4-day men’s plan. You have a 3-day plan with guilt. Write the days you will actually keep.
FAQ
- Should men do more chest than back?
- No. Pull at least as much as you press or the shoulders will file a report.
- Is the bro split dead?
- It can work if you are in the gym a lot and you recover. Most men do better with more frequency.
- Should men start with a bro split or full body?
- Most should start with full body three days or upper/lower four. A bro split hits each muscle once a week, which is a slow classroom if you are still learning the lifts. Once you move well and you are in the gym a lot, a body-part split can work, but starting there is usually ego.
- How much chest work is too much on a men’s plan?
- If chest work crowds out the row and the squat, it is too much. Two or three pressing variations in a week, progressed, will grow a chest, and five angles every Monday is a hobby. If the shoulder niggles, cut an angle and keep the row: the shirt still fills.
- Do men need a different warm-up than women?
- Get warm, do the first lift light, then work. Ego is the usual male-specific problem, not a missing mobility secret. If a joint niggles, give it extra easy sets of the lift you are about to do, and that rule does not care about the label on the locker room door.
- Can I drop legs to get abs faster?
- No. The abs come from the deficit. Legs keep you looking like you lift when the fat leaves.
- How long should a men’s session be?
- Forty-five to sixty minutes of hard sets is plenty. Two hours is usually a phone rest.
