Hanging leg raise form
Most hanging leg raises are a circus act. The legs go up, the torso swings, the low back yells. Done well, it is one of the better lower-ab bias moves you can do on a bar.

The cues that matter
Hollow the ribs. Roll the pelvis. Raise the legs as a result of that tilt, not as a kick. Lower slower than you lifted. If you cannot do that with straight legs, use bent knees until you can.
Where it sits in the week
After pulls or on a core day, 3 sets of 6-10 clean reps. It does not replace a diet. It makes the muscle thicker for the day the fat is gone.
Progressions if you cannot hang yet
Captain’s chair, lying raise with a pause, or a dead hang while you build grip. Jumping to a swinging raise because the bar is free is how you practice a bad habit. Earn the hang. Then earn the raise. Then add a pause.
The library should show the version you can do today. The blueprint should not demand a skill you do not have. Swap down, keep the pattern, get lean. That is the form article in one line.
Hollow first, legs second
Start in a dead hang with the ribs pulled down, as if you are putting on a tight belt. Roll the pelvis. The legs rise because the pelvis tucked, not because you kicked. Lower slower than you lifted, 2-3 seconds. If the torso swings, the set already failed even if the feet went high.
Think hollow, not pike. A wild arch with toes toward the bar is a different sport. Six clean reps beat twelve circus reps. If you cannot keep the hollow with straight legs, bend the knees until you can. Pride in a straight-leg swing is how people practice a bad habit for a year.
If the first rep already swings, reset on the floor with a dead bug, then hang again. Do not collect five ugly reps to finish the number. The bar is not a playground. A quiet 10-second hollow hang is the setup before the first knee lift.
Bent knees until the swing dies
Knee raises are not a lesser move. They are the version most people should live on. Raise until the pelvis tucks and the thighs come up, pause, lower without a pendulum. When 10 reps are quiet, straighten one bit at a time or add a pause. Do not jump to toes-to-bar because a video said that is the real one.
Use a slight lean back only if the hollow stays. The moment you start kipping to save the set, end the set. Rest 90-120 seconds. Three sets of 6-10 clean reps after pulls is a week of hanging work for most lifters. Grip can use straps. Train the abs, not your pride in a dead hang.
Build the hang if you cannot hold still for 10 seconds. Then raise. Jumping to a long lever because the bar is free is how you practise a kip and call it form. Earn the tuck. Then earn the longer leg.
Captain chair when the bar is chaos
If the gym bar is packed or your swing is a mess, the arm-supported chair is a form tool, not a cop-out. Elbows on the pads, ribs down, same tuck. You lose the grip limiter and keep the trunk work. Use it for 4-8 weeks if hanging form is ugly. Then go back to the bar with the same cues.
Lying raises with a pause are the floor version of the same pattern. If shoulders ache on a hang, check that you are not shrugging into your ears. Depress the scaps, then tuck. Sharp shoulder pain is a stop. Swap to the chair or the floor. This is coaching, not a diagnosis. Get a person if pain hangs around.
If one shoulder dumps, come down. Straps can help if grip dies before the abs do, once the pattern is clean. They should not hide a swing. A busy gym is a reason to do the lying version, not a reason to kip in the walkway.
Three sets of six, then leave
You do not need a 20-rep ladder. Quality hanging work is short. When the last two reps turn into a swing, you already went too far. Leave a rep. Write the number. Next week try one more clean rep or a longer pause. That is the programme.
It still does not replace a diet. Thicker lower fibres wait under the fat pad. Put the raise in a real week, two or three days, and keep the calorie hole. Toes-to-bar with a wild arch will not carve a line that food has not earned. Form first. Then food. Then patience measured in weeks.
Put this after pulldowns so the grip is warm and the ego is tired. Fresh hanging PR attempts are how form dies. Three honest sets, then go home. The rectus does not need a ladder. It needs a tuck you can repeat on Thursday.
FAQ
- My grip dies first. What then?
- Use straps or an arm-supported captain’s chair. Train the abs, not your pride in a dead hang.
- Should I go toes to the bar?
- Only if the pelvis still tucks. Toes-to-bar with a wild arch is a different sport.
- Why do my shoulders ache on hanging raises?
- You may be hanging from the ears or swinging into the joint. Set the shoulders down, shorten the set, or use a captain chair. If pain is sharp or lingers, stop the hang and get it checked. Easy floor raises can keep the pattern in the meantime.
- Is a kipping raise useless?
- For building the rectus, yes. Kipping is a gymnastic skill and a way to get more reps. It is not a lower-ab hypertrophy set. If you want abs, keep the kip for another day and do strict tucks here.
- How do I know the pelvis actually tucked?
- Film from the side. The belt line should curl, and the low back should not stay in a hard arch as the legs rise. If only the thighs move and the spine stays extended, shorten the range and think belt-to-ribs.
