Guides/Lower abs workout
Lower abs workout
People hunt a lower-abs workout because the bottom of the six pack is the last to show. That is usually fat, not a missing exercise. Still, some moves bias the lower fibres more than a sit-up does.

Moves worth keeping
Reverse crunch, hanging knee raise with a posterior tilt, and dead bug. Slow the lowering. If you swing, you are training hip flexors and momentum.
How to programme it
Two or three days a week, 3 sets of 8-12 after your main lifts. When 12 is easy, add a pause at the top or a light ankle weight. Pair it with a deficit or you will build muscle you still cannot see.
If the back takes over, you went too hard
Lower-ab work that ends with a loud lumbar story is hip-flexor and ego work. Shorten the range. Slow the lower. Bend the knees. The six pack does not require you to yank your spine into a new career as a patient.
Keep the raise in the blueprint two or three days. Keep the diet in the week every day. Lower abs show when the fat leaves. The workout just keeps the muscle there to show.
Posterior tilt is the whole move
The lower fibres work when you roll the pelvis, not when you kick the legs at the ceiling. Reverse crunch: flatten the low back, curl the hips off the floor a few centimetres, lower in 3 seconds. Hanging knee raise: same tuck, knees up as a result, not a swing. If a friend filmed you and the back stayed arched, you trained hip flexors.
Shorten the range until the tuck is quiet. Ten ugly reps do not become a lower-abs workout because you named them that. Three sets of 8-12 with a 1-second pause at the top will grow the muscle you cannot see yet. The pooch is still a fat-loss job.
This session keeps the wall thick for the day the fat leaves. If you only chase a burn in the front of the hips, you practised a kick. Think belt buckle toward the ribs, then let the knees follow. That cue is the programme.
Ankle weights after twelve clean reps
When 12 reverse crunches feel like a warm-up, add a 2-5 kg ankle weight or a tiny pause, not 40 faster reps. Load is how abs grow. Momentum is how backs get loud. If you train at home, a backpack on the feet is clumsy. A slower lower is free and usually enough for another month.
Do this two or three days a week after pulls or a full-body session. Daily hanging work on a fresh cut is how people collect a cranky lumbar story and then blame the exercise. Leave 48 hours between hard flexion days if you also deadlift. Progress one thing: pause, then range, then load.
If the extra load wrecks the tuck, drop it and keep the pause. The tuck is the progress. A heavier ankle weight with a swinging spine is not a harder lower-abs workout. It is a louder back.
- Reverse crunch: 3x8-12, 3-second lower
- Hanging knee raise: 3x6-10 with a tuck
- Dead bug: 2x8/side if the back gets chatty
Hip flexors stealing the set
A little front-hip burn is normal. A lot means the lever is too long or you yanked. Bend the knees more. Press the low back down on floor raises. Stop just before the feet would pull you into a swing. Dead bugs between raise days teach the same tuck without the hang.
If the next morning your hip flexors are wrecked and the abs feel fine, you did not do a lower-abs workout. You did a psoas session. Cut the range in half for two weeks. The six pack does not require you to drag the legs through a full pike you cannot control.
If the belly stays quiet and the front hips scream, the lever is still too hip-heavy. Shorten it again. People with tight hips often feel every raise in the front of the hip. Own a small range first. Do not invent a 20-minute mobility career to avoid the hard two seconds at the top.
Pair the raise with a written deficit
You can thicken the bottom of the rectus and still look smooth if the fat pad is sitting there. That pad often leaves last. Extra crunch volume will not skip the queue. Keep the raise in the week and keep calories 300-500 under maintenance with protein high. That is the pairing. The workout is not a loophole.
Take a monthly photo from the same tile. Lower lines show when the waist tape has been drifting down, not when you added a fourth raise day. If you want meals already aimed at that look, take the quiz. If you want another exercise, you already have enough.
Eat. People add a fifth raise variation when the tape has not moved. That is shopping. Hold the two-move week for a month. The lower line is a body-fat photo with a tuck you practised, not a secret angle you have not discovered yet.
FAQ
- Why can I see upper abs but not lower abs?
- The lower abdomen often holds fat longer. Keep cutting. Extra crunch volume will not skip that queue.
- Are leg raises enough?
- They are one tool. If your back arches hard, shorten the range or switch to a dead bug until you can keep the ribs down.
- Do I need a decline bench for lower abs?
- No. A floor reverse crunch and a hanging or captain-chair raise cover the pattern. A decline can make the lever harder later. Buy the bench when 12 slow floor reps are easy, not before you can tuck the pelvis.
- Why does my neck hurt on reverse crunches?
- You are probably pulling the head or bracing the chin. Hands light on the floor, eyes on the ceiling, curl from the hips. If the neck still yells, switch to a dead bug for two weeks and shorten the raise.
- Can I train lower abs on pull day?
- Yes. After rows and pulldowns is a clean slot. Grip may be tired, so use a captain chair or straps if the hang dies first. Three hard sets beat a sloppy extra circuit.
