Meal prep for the week

Full-week prep on Sunday looks holy and tastes sad by Thursday. Two cooks, mid-week reset, same numbers. That is the version people keep.

Sunday and Wednesday

Sunday: protein tray, starch pot, chopped vegetables. Wednesday: repeat. Freeze nothing you hate reheated. Sauce on the side so the box does not turn to soup.

Portion to a number, not a vibe

If you do not know the calorie target, prep is just organized overeating. Get the number first, then the boxes. The quiz does the first job in a couple of minutes.

What I would actually cook on a Sunday

Two trays: chicken thighs and a sheet of mixed veg. A pot of rice or potatoes. A tub of yoghurt and fruit for breakfast. That feeds most lunches. Dinner can be the same protein with a different sauce so you do not hate yourself by Thursday.

If you travel or eat out once, pull a meal from the same protein-and-carb template, do not invent a new diet. A blueprint meal plan already has the swaps written. Prep is logistics. The numbers are the product.

Two cooks beat one heroic Sunday

A seven-day prep on Sunday looks organised and tastes tired by Thursday. Cook protein, a starch, and chopped vegetables on Sunday. Repeat a shorter cook on Wednesday. Freeze only what you actually like reheated. That is the version people still do in month three.

If Sunday is your only free block, prep lunches for three days and shop midweek. Full-week martyr prep is how leftovers become waste and you buy a takeaway just this once for four nights.

Set a 60-75 minute cap on Sunday and a 30-40 minute cap on Wednesday. When the timer ends, you are done. Hero cooks that last three hours create resentment and dry chicken. Shop the protein already trimmed if that saves the hour. Prep is a chore with a clock, not a weekend personality.

Containers, sauces, and food that survives Thursday

Sauce on the side. Rice and potatoes hold. Leafy salads do not hold. Roast vegetables are better than wet steamed ones if they have to sit. Chicken thighs often reheat better than dry breast if you can afford the calories.

Label the boxes with the protein grams if you are still learning portions. After two weeks you will know. The point of prep is to remove 6pm thinking, not to run a restaurant out of a flat.

Glass or cheap plastic, I do not care. What matters is a lid that does not leak and a box that fits your bag. Cool food before you lid it so you are not steaming rice into soup. If Thursday lunch is always the one you skip, make Thursday the fresh cook and Sunday the shorter one.

  • Protein tray you will still eat on day three.
  • Starch in a pot, portioned after it cools.
  • Sauce in a small pot, not soaked into the rice.

Leave one dinner unscripted on purpose

One loose dinner keeps you from rebelling. Keep it inside a calorie band you already chose: a protein you can see, a carb you can estimate, vegetables. Write a default if you freeze: fish, potatoes, salad. That is still a plan.

A Look Like Us meal plan already names portions. Prep those, then use the loose night for the meal out or the dinner you actually want to cook. The week survives. A 21-box fridge does not make you more disciplined. It makes you bored.

Pick the night you already eat with other people. That is the loose night. The other six stay boxed or simple. If every night is unscripted, you do not have prep. You have hope and a takeaway app. Write a calorie band for the loose night, like 600-750 with 40 g of protein, so the freedom still has edges.

Prep math: grams first, pretty boxes second

If you do not know the calorie target, prep is organised overeating. Weigh the cooked protein per box. A healthy tray bake can be 900 a serving with oil. Get the number first. Then the boxes.

Cook once, eat twice is the whole hack. Fancy lids and colour-coded days are optional. Hitting 140 g of protein on a workday because lunch was already built is the product.

Weigh cooked protein into the boxes, then add starch with a cup you have already calibrated. 150 g cooked rice is not a scoop. Do one audit week: add the boxes up. If five lunches are 200 over, you found the leak. After that, the same cup is enough. Pretty labels do not fix a heavy hand.

FAQ

What if I hate leftovers?
Prep components, not finished plates. Cook the protein and carb, assemble fresh with a different sauce.
How do I meal prep on a budget?
Eggs, frozen vegetables, rice, chicken thighs or lentils, store-brand yogurt. Boring wins.
How long does cooked chicken last in the fridge?
Use it within 3-4 days if it was cooled quickly and stored cold. When in doubt, freeze portions on day one and thaw what you need. Food safety is not a vibe. If it smells off, bin it.
Can I prep breakfast or is that a waste?
Overnight oats, yogurt pots, and egg muffins save weekday minutes. If breakfast is already a two-minute yogurt, you do not need to prep it. Prep the meal you keep failing.
What should I do when I am sick of the same boxes?
Change the sauce and the vegetable, not the whole diet. If you still hate it, swap one protein and keep the calories.
